Nothing here requires you to believe a story about who you are. You can stop anytime. Skipping a prompt is allowed. If it helps, place one hand somewhere steady—thigh, heart, or the chair beside you. [pause 4s] If an urge is here, silently name it: This is an urge. It is intense. It will pass. You do not have to like it. You do not have to fight it as an enemy. Optional: rate intensity from zero to ten. Just notice the number. No grade. [pause 5s] If you can, add one piece of friction—phone face-down, laptop closed, or stand and step one metre away from the usual path. Not forever. Just for this practice. [pause 5s] We’ll start with the body, not the story. Press your feet into the floor. Notice heels… outer edges… toes. [pause 6s] Unclench the jaw a millimetre. Soften the shoulders if they want to drop. [pause 4s] Breath, if it feels okay: inhale for four… hold for two… exhale for six. We’ll do that six times. I’ll count softly; you can ignore the count if counting agitates you. Inhale… two… three… four. Hold… two. Exhale… two… three… four… five… six. [pause 2s] Inhale… two… three… four. Hold… two. If breath work feels wrong today, switch: name five things you see, four you can touch, three you hear, two you smell, one you taste—or skip entirely and return to your feet. [pause 8s] With curiosity, not combat, ask: Where is the urge in your body right now—chest, belly, pelvis, hands, throat, head, somewhere else? [pause 8s] Is it sharp, buzzing, heavy, hot, restless, numb, or mixed? [pause 6s] You are not trying to smash the wave. You are staying on the board while it rises and falls. For about ninety seconds, watch the sensation the way you might watch weather move across a window. If thoughts arrive—judgment, fantasy, bargaining—notice them as thoughts, and return to the body location. I can want this and not do this—for this minute. [pause 20s] [pause 20s] [pause 20s] [pause 15s] Re-check intensity zero to ten. Same, higher, or lower—all okay. Information only. [pause 5s] Gently guess what this urge might be asking for. Not a perfect answer—a best guess. Escape or numbness… comfort… arousal or novelty… loneliness relief… boredom… anxiety downshift… rest… a sense of “I deserve a hit”… or something else. [pause 10s] You do not have to meet the need perfectly tonight. Naming it reduces fog. If a kinder bridge is available in the next few minutes—water, open window, short walk, a text that only says you’re having a hard moment, a shower, a show that is not a gateway—choose one tiny bridge after this recording. If none are possible, returning to breath and friction still counts. [pause 6s] If intensity dropped even a little, mark that: I rode a hard minute. If it didn’t drop, mark that too: I stayed present for a hard minute. Same dignity. Optional note for later—what started the spike—only if writing feels safe. No prosecution.
